How fast should you lose weight? What speed costs and what it does not
Everyone repeats the same advice: slow and steady wins. It is half right β and the half that is wrong is more interesting than you would expect. Here is what the rate of loss actually buys you, what it costs, and how to pick one you can live with.

First, the answer nobody gives you
There is no universally correct rate, because βfastβ means different things at different body sizes. Half a kilo a week is a modest deficit for someone at 120 kg and an aggressive one for someone at 60 kg. This is why a percentage works better than a fixed number: roughly 0.5 to 1 % of body weight per week covers most sensible cases, which for most people lands somewhere between 0.25 and 0.75 kg.
Above that range the trade-offs start to bite. Below it, progress can be too slow to read against normal daily fluctuation β you cannot steer by a signal you cannot see.
What speed genuinely costs: muscle
This is the part the evidence supports clearly. In a controlled trial with elite athletes, two rates were compared β 0.7 % of body weight per week versus 1.4 % β with everyone doing four resistance sessions a week. Both groups lost weight. But the slower group gained lean mass over the period, while the faster group did not, despite the identical training (Garthe et al., 2011).
Same training, same intent, different rate, different composition of the loss. If keeping your muscle matters to you β and it should, because it is what carries your maintenance requirement and your ability to do things β the rate is one of the levers that decides it. What speed may not cost: the regain
Here is where the folklore breaks. βLost fast, gained back fastβ is repeated everywhere β and a randomised trial designed to test it did not find it. 204 adults were assigned either a 12-week rapid programme or a 36-week gradual one, both aiming at the same 15 % weight loss, then followed for three years of maintenance. Regain was essentially the same in both groups. What differed is that more people in the rapid arm actually reached the target, and fewer dropped out (Purcell et al., 2014).
That does not make fast dieting a good idea β the muscle finding above still stands, and this trial ran under clinical supervision. But it does retire the specific claim that speed causes the yo-yo. It does not. What causes the yo-yo is a diet that ends without habits taking its place, which is a separate problem entirely: How to avoid yo-yo dieting.
Signs you are going too fast
The scale will not warn you. These will:
- Your strength is dropping β same exercise, same reps, less weight, week after week.
- Hunger has stopped being manageable and food occupies a growing share of your thinking.
- Sleep, mood or concentration have deteriorated noticeably since starting.
- Recovery has collapsed β sessions that used to be routine leave you flattened for days.
- Cycle changes, hair thinning, feeling cold constantly. These are signals to slow down and, if they persist, to see a doctor.
Very low calorie approaches β the ones producing 1.5 kg a week or more β belong under medical supervision, not in a self-directed plan. That is not a formality: at that rate, nutrient adequacy and lean-mass loss stop being manageable by rules of thumb.
Signs you are going too slow
The mirror image is real too. If your smoothed trend has been flat for three weeks or more, the deficit is not there β regardless of what the plan says. That is a plateau and it has its own diagnosis: Weight-loss plateau.
And there is a psychological floor. A rate so slow that you cannot distinguish it from noise for a month gives you nothing to be encouraged by, and encouragement is not a luxury over a six-month project.
How to read your own rate
- Use the smoothed trend, never two single weigh-ins. Water alone can invent or hide a kilo of apparent progress.
- Judge over two to three weeks. Any shorter window is mostly noise.
- Convert to a percentage. Weekly change divided by body weight. Then compare against the 0.5β1 % range rather than against someone else on the internet.
- Expect it to slow as you get lighter. The same eating pattern buys a smaller deficit at a smaller body size β that is arithmetic, not failure.
- Adjust one thing, then wait two weeks. Rate is something you steer, not something you set once.

Is a very aggressive diet ever appropriate?
There are medically supervised protocols using very low calorie intakes, and they have their place for specific clinical situations. What they are not is a self-directed plan: at those rates, nutrient adequacy and lean-mass loss need monitoring that rules of thumb cannot provide.
